The best thing to do would be to duplicate your theme, work on it then once you're ready publish it!

Yes, you can use the "Backups by Evervest"! Its a shopify app and for free. I tried different tools, most of them its not or free.
But this Backup App by Evervest is a very seriously App from Switzerland, build from Shopify Experts.
